Alcohol on training days

In a 2014 study by Parr and colleagues in PLOS ONE, participants who drank alcohol after a workout showed muscle protein synthesis reduced by 24 per cent when alcohol was taken with protein, and by 37 per cent when taken with carbohydrate, compared with protein alone. Keep the caffeine cut-off, and now protect the four hours before bed from alcohol, or go alcohol-free on training days if that fits your life better. Keep logging. This is where sleep-disrupted and training-focused women usually see their clearest jump.
Reading your results
At the end, compare your scores week by week. Most women see a clear pattern: one change moves the numbers, the other barely does. That tells you where to spend your effort. If your resting heart rate fell and your sleep score rose during the caffeine week, timing is your lever. If the alcohol week is where mood and sleep lifted, protect that pre-bed window. Then keep the change that worked and let the rest be flexible.
When I paid proper attention, the answer was blunt: alcohol was my lever. Cutting it out, and making sure I ate enough vegetables, fibre and protein, made far more difference than anything I changed about coffee.
Pair this with the basics that support any perimenopause plan: regular strength training (the ACSM recommends muscle-strengthening activity on two or more days a week alongside 150 minutes of moderate aerobic activity), enough protein, and a consistent sleep and wake time. What I learned changing my own coffee and wine habits
This is the part I can only write from experience, because the science tells you what tends to happen and your own body tells you what actually happens.
I’m 43, and both coffee and wine started treating me differently around 40, getting a bit worse every year. I’m still, by my own admission, addicted to coffee; I love the taste and treat it as a treat, which is exactly why cutting the amount down beats me every time. Wine is the harder story. I just can’t anymore, not the way I once could: it has to be very good wine and only one or two small glasses, and it was the miserable day-afters, sometimes stretching into a second day, that finally made me pay attention.
The single change that did the most was stepping back from the regular wine, and the difference showed up almost overnight. The morning after a drink the scales would read a kilo or two of water heavier and my stamina in a session would drop, so protecting most evenings gave me back both within a day.
What never worked was trying to drink less coffee. I love it far too much to ration it, so in the end I stopped fighting the amount and changed the timing instead, keeping it all before 3pm.
Where I’ve landed is a pattern I can actually keep: a glass of wine once a week, or once every couple of weeks, and coffee only before 3pm. It isn’t perfect and I still miss easy evenings over a glass with my husband or a friend, but it’s real and it holds.
I share this because the tidy advice you read rarely survives contact with a real week, and knowing that someone worked it out through trial and error rather than quitting everything tends to make the whole thing feel more doable.
When to speak to your GP
This guide is about everyday habit changes, and for most women those changes are safe to make on your own. Some situations need a clinician, not a self-test. Please book an appointment if any of the following apply.
Red flags that need prompt attention
- Heart palpitations, a racing or irregular heartbeat, or chest discomfort, especially if they are new, frequent, or come with breathlessness or dizziness. Do not assume it is “just the coffee”. These symptoms warrant medical assessment.
- Fainting, or feeling you might faint, around exertion or after drinking.
- Severe or worsening anxiety, panic attacks, or low mood that is affecting your daily life. Caffeine can amplify anxiety, but new or intense symptoms deserve proper support, and the strategies in exercise for menopause anxiety and mood are a complement to clinical help, not a replacement for it.
Signs your drinking may need more than a timing tweak
- You find it hard to stop or cut down once you start, drink to cope rather than to enjoy, or feel you need a drink most days.
- You have physical symptoms when you do not drink, such as tremor, sweating or strong agitation. These can be signs of dependence, and stopping suddenly can be dangerous, so ask your GP how to reduce safely rather than going cold turkey alone.
- A history of disordered drinking or an eating disorder. If this is you, approach any restrictive change with clinical support.
Sleep problems that go beyond habits
- Persistent insomnia that does not improve when you fix caffeine and alcohol timing, or loud snoring, gasping or long pauses in breathing reported by a partner, which can signal a sleep disorder such as sleep apnoea. Medication and health-condition interactions
- You take regular medication. Caffeine and alcohol interact with a range of drugs, including some for anxiety, sleep, heart rhythm, acid reflux and more. Alcohol interacts with many medicines, and caffeine can affect how some are metabolised. Your pharmacist or GP can check your specific list.
- You have a diagnosed condition such as a heart rhythm disorder, high blood pressure, an anxiety disorder, liver disease, osteoporosis or iron-deficiency anaemia, where these habits carry extra weight.
- You are considering or using HRT and want to understand how alcohol fits with your symptom management. This is a reasonable thing to raise at a menopause review.
None of this is meant to alarm you. It is the YMYL reality: habit tweaks are yours to run, but symptoms and dependence are a clinician’s territory, and asking is always the stronger move.
Where the evidence is still evolving
Being straight about the limits of the research is part of trusting it. Here is where the picture is still filling in.
Caffeine metabolism and hormones
The link between oestrogen, CYP1A2 activity and caffeine clearance is biologically well grounded, and the 2026 Hereditas review sets out the enzymology clearly: oestrogen inhibits CYP1A2, so high-oestrogen states slow clearance and low-oestrogen states speed it up. What is less settled is how this nets out in a given perimenopausal woman, whose oestrogen is still swinging and whose genetics, smoking status and other medicines all shift CYP1A2 too. That is why the accurate framing is unpredictable clearance plus already-fragile sleep, and why the eight-hour cut-off is a robust rule of thumb rather than a precise personalised dose.
Alcohol and muscle in women specifically
The headline muscle protein synthesis findings, including the Parr 2014 study, were conducted largely in men or mixed groups and often at fairly high alcohol doses. The direction of the effect is consistent and the mechanism is plausible in women, but the precise magnitude of the cost for a woman having one or two drinks after a session is not something the current studies pin down. The sensible read: heavy post-training drinking clearly costs you, light and well-timed drinking costs you much less, with the middle still being mapped.
Bone, caffeine and the bigger picture
The caffeine-and-bone research is genuinely mixed, with genotype and calcium intake muddying the results. What is not in doubt is that resistance training and adequate calcium and protein matter far more for midlife bone than moderate caffeine does, which is why the strength training and protein guides carry more weight here than your coffee count.
The “no safe level” framing
The WHO position that no level of alcohol is completely safe is about population cancer risk, and it is well supported for that purpose. It is not the same as saying one glass will harm any individual woman on any given night. Both things are true at once: less is better for long-term risk, and a single well-timed drink is not a catastrophe. Hold both.
As research on women in midlife grows, some of these ranges may tighten. The practical advice here is built on the parts that are already solid, and it holds up against the parts that are still moving.
Frequently asked questions
Does caffeine affect perimenopause symptoms?
It can. Caffeine may amplify anxiety and disrupt sleep, both common perimenopause symptoms, and because your sleep is already lighter and more broken, the same intake can hit harder than it used to. It does not cause hot flushes directly, but poor sleep from late caffeine can make every symptom feel worse.
What time should I stop drinking coffee in perimenopause?
A practical cut-off is about eight hours before your target bedtime, so roughly 3pm for an 11pm sleep. Research found that even caffeine taken six hours before bed measurably reduced total sleep time, so earlier is safer if you sleep poorly.
How much caffeine is safe for women over 40?
The European Food Safety Authority considers up to 400 mg a day (and single doses up to 200 mg) safe for most non-pregnant adults. That is a ceiling, not a target; many women feel better on less, and timing matters as much as the total.
Does alcohol make menopause hot flushes worse?
For many women, yes. Alcohol dilates blood vessels and raises skin temperature, which can trigger or intensify flushes and night sweats. The British Menopause Society’s patient factsheet notes that cutting back can ease these symptoms.
Why does wine wake me up at 3am?
Alcohol helps you fall asleep, then fragments the second half of the night as it clears, and it suppresses REM sleep. That rebound wakefulness in the small hours is a well-documented effect, described in a 2013 review of alcohol and normal sleep.
Can I drink alcohol on the same day I work out?
You can, but timing matters. Alcohol after training blunts muscle repair, so if you are lifting for strength or muscle, it is better to drink on rest days or well away from your session. Occasional and moderate is very different from regular and heavy.
Does alcohol really reduce muscle gains?
Over a single night, a 2014 study found post-exercise alcohol reduced muscle protein synthesis by up to 37 per cent. Over a training block of several weeks, regular drinking can slow your strength and muscle progress compared with the same training done without it.
Is coffee bad for my bones after 40?
Very high caffeine intake increases calcium loss and has been linked to faster bone loss in some studies of older women, though the evidence is mixed and the effect is modest. Keeping intake moderate and calcium adequate is a sensible hedge, not a reason to panic.
Does coffee stop me absorbing iron?
Coffee and tea reduce absorption of non-haem (plant) iron because of their polyphenols. This has far less effect on the iron in meat, though meat iron is not completely immune. The simple fix is to keep coffee and tea away from iron-rich meals, an hour helps and two hours is safer, rather than drinking them together.
Should I quit caffeine and alcohol completely in perimenopause?
Not necessarily. For most women, moving caffeine earlier and keeping alcohol out of the pre-bed window (and off training days) delivers most of the benefit. Total elimination is a personal choice, and it helps to test what actually changes your sleep and energy before committing to it.
I feel more anxious than I used to. Could my coffee be part of it?
Possibly. Higher caffeine doses amplify anxiety, and midlife anxiety can stack on top. Try halving your first dose and finishing caffeine earlier for a week, and see whether the background hum settles.
What single change gives the biggest payoff?
For most women it is one of two things: a caffeine cut-off around eight hours before bed, or protecting the four hours before sleep from alcohol. The 14-day self-test above is the quickest way to find which one is yours.
Glossary
- Half-life: the time it takes your body to clear half of a dose. Caffeine’s is commonly cited as four to five hours, which is why an afternoon coffee can still be active at night.
- CYP1A2: the liver enzyme that clears the large majority of your caffeine. Oestrogen influences how fast it works, so clearance shifts through perimenopause.
- REM sleep: the dream stage of sleep tied to mood, memory and emotional processing. Alcohol delays and suppresses it.
- Slow-wave (deep) sleep: the physically restorative stage. Alcohol can increase it early in the night but at the cost of a fragmented, poorer second half.
- Muscle protein synthesis (MPS): the repair-and-build process that turns training into stronger, larger muscle. Alcohol blunts it after exercise.
- Vasomotor symptoms: hot flushes and night sweats. Alcohol can trigger them by widening blood vessels.
- Non-haem iron: the form of iron in plant foods, whose absorption is reduced by coffee and tea polyphenols. Distinct from haem iron in meat.
- Adenosine: a neurotransmitter that promotes calm and sleepiness. Caffeine blocks it, which drives both alertness and, at higher doses, anxiety.
- UK unit: the UK measure of alcohol. The NHS advises no more than 14 units a week, spread across three or more days.
Bottom line
You do not need to give up coffee or wine to train well and sleep better in perimenopause. You need to place them well. Front-load your caffeine and set a cut-off around eight hours before bed. Keep alcohol out of the four hours before sleep, and off your lifting days if muscle and strength are the goal. Then run the 14-day self-test to find which lever actually moves your numbers, and spend your effort there. Small, specific, matched to you. That is the whole game.
